◆ GLP-1 ✓ — high protein per calorie, low fat. What it meansAt least 7g of protein per 100 calories with total fat at or under 20g. Built for clients on Ozempic, Wegovy or any reduced-appetite protocol, where the plate has to earn its space.
It marks one kind of order, not the only good one. Read the whole row — calories, protein, fat, carbohydrate and fibre — against the day you are actually having. Carbohydrate is fuel on a training day and surplus on a desk day, and the same plate can be the right answer on Tuesday and the wrong one on Wednesday.
Start here
What kind of day is it?
The same restaurant can be the right answer and the wrong answer depending on the day you are having. Training this afternoon, a client dinner tonight, or eight hours of meetings and no second chance to eat — pick the column, then pick the order.
You're not undisciplined. You're just never given the right information.
The average Calgary executive eats out 10–15 meals per week. Breakfast meetings. Working lunches. Client dinners. Team offsites. That's 70–80% of your nutrition happening in restaurants — and most nutrition advice assumes you cook every meal.
This guide changes that. Every restaurant recommendation is based on confirmed nutrition data — official PDFs from the restaurants themselves. No guesswork. No vague advice. You'll know exactly what to order, what to say, and what to avoid.
The framework is simple. Master it once, and it works everywhere.
What's in this guide
14 sections · 35+ restaurants · GLP-1 approved options throughout · Macros sourced from official nutrition PDFs where available; Cronometer-verified or coach-estimated where not (marked with ~). Use the search bar above to jump directly to any restaurant by name, or click a section below.
Minimum 40g per meal. Always ask for double protein if available. This is the non-negotiable. Everything else is secondary.
02
Dressing On The Side
A single sentence saves you 100–200 calories per meal without sacrificing flavour. Fork-dip method: dip the fork in the dressing before each bite.
03
Earn Your Carbs
Rice and grains are fine on training days. On rest days, skip or halve the starch. It's one substitution — the kitchen will accommodate you.
04
Volume Eating — Use It Everywhere
Hunger is mostly physical. Vegetables, leafy greens, salsa, and pickled items are extremely low in calories but take up real space. Any time you can control how much vegetable you get, max it out. More volume, same calories, fuller longer.
Preferred Picks
If you could only eat at four categories of restaurants, these are the ones. Ranked by how cleanly they map to the Ludus framework — how easy it is to order correctly without thinking.
Tier 1 · The Gold Standard
Japanese — Sushi & Sashimi
Sashimi is pure protein with zero hidden variables. Nothing is cooked in oil or butter. You're not modifying the cuisine — you're ordering it exactly as it exists. The catch is portion size: a slice is only about 3g of protein, so this works when you order enough of it. The miso + green tea architecture slows the meal, adds warmth and satiety, and closes the dinner without a dessert conversation. Omega-3, selenium, and B12 in every order.
The Universal Order
Miso soup + edamame to start. A large sashimi platter, 15 pieces or more — salmon, tuna, yellowtail. 2–3 pieces nigiri, minimum rice. Green tea throughout. Total: ~550 cal · ~65g protein. Order the big platter: a small one will not get you there.
Exec Script
"Can we start with miso and edamame? Then I'll have the sashimi — salmon, tuna, yellowtail — and maybe 3 pieces of salmon nigiri."
Avoid
Spicy mayo rolls (the sauce alone = 150+ cal per roll). Tempura anything. Large chirashi bowls with 2 cups of rice underneath. Gyoza (fried). Large sake pours.
Tier 2 · The Weekday Workhorse
Build-Your-Own Bowl
Poke, Chipotle, Freshii, Fork & Greens — all hired for the same job: fast, customizable, socially frictionless counter lunch where you control every variable. The cuisine is irrelevant. The ordering pattern is identical across all of them. Works in Calgary, Toronto, any Canadian city, most US airports.
The Universal Order
Double protein every time. All the veg they have. Add a legume (black beans, chickpeas, lentils) for fibre. Skip the heavy base or go half portion. Any sauce on the side. Total: ~400–550 cal · ~45–72g protein.
Exec Script
"Double protein, all the vegetables you have, black beans, sauce on the side please."
Avoid
Spicy mayo and coconut curry sauces (100–200 cal each). Full rice or grain base when you're not training. Cheese add-ons — they add calories without protein leverage.
Tier 3 · Grilled by Default
Greek
The cuisine IS clean eating. Grilled protein is not the modified option — it's what Greek food is. You order normally, nothing stands out at your table. Olive oil, lemon, and oregano is one of the most anti-inflammatory meal patterns in the world. And the sharing-plate culture means your order disappears into the table.
The Universal Order
Chicken souvlaki (3 skewers) or whole grilled fish. Greek salad. Tzatziki as your fat and protein add. Skip the pita. Total: ~480–560 cal · ~50–60g protein.
Exec Script
"Chicken souvlaki, Greek salad, tzatziki on the side — I'll skip the pita, thanks."
Avoid
The pita basket — it arrives automatically and runs ~300 cal before your food comes. Spanakopita (filo is calorie-dense). Moussaka (heavy béchamel). Baklava — espresso is the dignified exit.
Tier 4 · Client Dinners
Upscale Casual — Steakhouses
You'll be here whether you planned it or not. The play is one sentence that changes everything: "cooked with minimal oil, no butter baste." Every good kitchen will flag this without hesitation. Same cut, same presentation, ~200 fewer calories. Nobody at your table notices anything.
The Universal Order
Sirloin or filet (6–8oz). Roasted veg or house salad, dressing on the side. One standing request on the steak. Skip the bread basket. Total: ~450–600 cal · ~50–65g protein.
Exec Script
"6oz sirloin, medium-rare — cooked with minimal oil, no butter baste. And the house salad, dressing on the side please."
Avoid
The bread basket (~400 cal before your food arrives). Creamy sauces — béarnaise or peppercorn cream = 250–350 cal per serve. Adding a starch "to round it out." Dessert social pressure — espresso closes every meal.

Pampa Brazilian Steakhouse — Team Dinner Strategy
521 10 Ave SW · Mon–Thu 11:30am–9:30pm, Fri–Sat to 10:30pm
Rodízio all-you-can-eat: 13 cuts of AAA Alberta beef, pork, poultry, and NZ lamb served tableside by Gauchos. The goal is not to demolish the menu — it's to signal the right cuts and stop when full.
Skip the salad bar carbs (feijoada, cheese bread, stroganoff). Copa Lombo has brown sugar. Caipirinha cocktails = 200+ cal each.
Exec Script
"Just water for now, and please bring the Picanha and Filet when they're ready."
Tier 04
Burrito Chains
The burrito is optional. The bowl is mandatory. Here's the protein hierarchy.
The Universal Burrito Chain Order
"Bowl. Double protein. Black beans. All the fajita veg. Fresh tomato salsa. Lettuce. No rice, no sour cream, no cheese, no vinaigrette."
Double protein lands between 407 and 590 cal for 36 to 72g of protein depending on the chain. The tortilla adds 300+ cal. So does one ladle of Chipotle's honey vinaigrette.

✓ Will Do It, Ask
Wendy's Canada

Build Framework
Kelp noodle or extra kale base → cucumber + edamame + sesame + cilantro → togarashi or ponzu sauce, never spicy mayo. The base and toppings come to about 160 cal and 9g of protein, so the scoops decide the meal: two scoops of ahi is roughly 300 cal and 37g, three is 370 and 51g. Two scoops is a light lunch. Three is a meal.
Where These Come From
Per-scoop figures are from the Pokeworks published nutrition guide (May 2026), which lists a 2oz scoop. Just Poke publishes almost identical numbers. Raw fish cross-checked against USDA: yellowfin tuna is 24.4g protein per 100g, farmed Atlantic salmon 20.4g with 13.4g of fat. Poke bars use farmed salmon, which is the fattier of the two.
Tier 07

How To Use These
Sashimi is sold by the piece and a piece is smaller than it looks: about 14g of fish, which is half an ounce. These figures are the average of two published restaurant nutrition tables, one Canadian, and both list sashimi by the pair. A thick-cut slice at a good Japanese room can run double, so treat these as the floor and log what you actually see.
Ready-to-Order Blueprints — Log These Directly in Cronometer
"Edamame to start, then your largest sashimi platter — mix of tuna and salmon. Miso soup and green tea please, no rice on the side."
Order More Than You Think
Sashimi is the cleanest protein on any restaurant menu and one of the least efficient ways to buy it. Each piece is only about 3g, so a 12-piece order is 36g of protein and a standard 6-piece appetizer is 18g. To land a 50g meal you are ordering 16 to 18 pieces plus edamame. Order the big platter, or use sashimi as the centrepiece and let the edamame and miso carry the rest.
Avoid
Specialty rolls (Dragon, Philadelphia, Spicy anything with mayo) = 300–500+ cal per roll, most protein coming from rice and sauce, not fish. Tempura anything adds 200+ cal of pure frying oil. Teriyaki sauce = hidden sugar. Soy sauce = extreme sodium (~1,000mg per tablespoon) — use sparingly or go with low-sodium.

Notes
Souvlaki (chicken, 3 skewers, ~90g each)
~270
~51g
Best protein order on any Greek menu, and the best-sourced number in this table. Grilled, lean, no carbs.
Grilled Octopus (appetizer)
~380
~35g
The best protein starter here by a distance. The octopus itself is almost fat free — nearly half these calories are the olive oil, so ask them to dress it lightly.
Grilled Whole Fish (branzino or sea bass)
~350
~37g
Ask for lemon and olive oil on the side. Impressive at a client dinner.
Lamb Chops (2 rib chops)
~440
~36g
About 25g of fat, because rib chops come with the fat cap on. The premium order, not the lean one.
Greek Salad (no pita)
~300
~5g
The dressing is the whole range: published chain versions run from 230 to 630 cal on the same salad. Ask for oil and lemon on the side. Not a protein source — pair it.
Tzatziki + grilled veggies (side)
~160
~4g
Good fat, no empty carbs. Better than pita.
Exec Script
"Grilled octopus to start, then the chicken souvlaki — no pita, extra Greek salad instead, dressing on the side."
Watch
Spanakopita and tiropita = phyllo pastry = 300–400 cal of butter and dough with minimal protein. Hummus is fine but it's mostly carb and fat. Moussaka = ~600 cal, moderate protein. Rice pilaf adds ~200 cal of carbs — skip on rest days.
Where These Come From
The souvlaki row is from the OPA! of Greece published nutrition guide (2025), which lists a 90g chicken skewer at 90 cal and 17g of protein. The Greek salad range is OPA! and Panera, both published. Octopus, lamb and whole fish have no published restaurant figures anywhere, so those are built from USDA entries plus a stated oil assumption, and a heavy-handed kitchen will run higher.

Notes
Grilled Salmon (secondi, 6–8oz)
~410
~48g
Best order at any Italian restaurant. Ask to substitute the pasta side for grilled veg.
Grilled Branzino (whole fish)
~350
~37g
Much leaner than salmon, so less protein for the same plate. The oil is most of its fat.
Grilled Chicken Breast (pollo alla griglia)
~320
~40g
Usually under "secondi." Skip the polenta or risotto side — ask for insalata mista.
Carpaccio (beef, appetizer)
~300
~23g
Good protein for a starter, but roughly 60% of the calories are the olive oil and the shaved parmesan, not the beef. Two tablespoons of oil and it is 440.
Grilled Branzino + Insalata Mista (full meal)
~550
~40g
Complete Italian exec dinner. Looks like you know food. Zero apology required. Order the salmon instead if the protein matters more than the theatre.
Pasta (any — the situation)
600–1,200
15–30g
If you're ordering pasta, go with a protein-heavy sauce (bolognese > arrabbiata > alfredo). Ask for half portion. Eat half.
Exec Script at Mercado or DOPO
"I'll do the beef carpaccio to start, then the branzino as my main — can I substitute the side for grilled vegetables instead?"
Watch
Pasta is mostly carbs dressed up as a meal. Even a light pasta dish runs 60–70% of calories from refined carbs. Pizza is ~300–350 cal per slice. If the table orders shared pasta or pizza, take one portion and fill the rest of your plate with salad. Tiramisu = ~400 cal with very little redeemable nutrition. Espresso = 0 cal. Order espresso.
Where These Come From
The salmon row is from the Bonefish Grill published nutrition guide, which lists their Atlantic salmon entree at 410 cal and 48g of protein. Branzino and carpaccio have no published restaurant figures, so those are USDA sea bass and beef tenderloin plus a stated olive oil and parmesan assumption.
Mexican & Tacos — Añejo (4th Street SW & other Calgary locations)
Taco restaurants aren't the problem. The margaritas and the tortilla chips are the problem.
Item / Strategy
Calories (approx)
Protein
Notes
Chicken Tinga Taco × 3 (corn tortilla)
~390
~33g
Ask for corn tortilla (not flour). Chicken tinga = braised, lean. Three tacos = a complete meal.
Beef Barbacoa Taco × 3 (corn tortilla)
~450
~36g
Braised beef, higher fat than chicken but still solid. Corn tortilla keeps carbs reasonable at ~15g each.
Crispy Fish Taco × 2 + side salad
~790
~21g
The batter, the tortilla and the white sauce carry almost all of this. Twice the calories of three tinga tacos for two thirds the protein. Order the tinga.
Tableside Guacamole + veggies (no chips)
~350
~3g
Ask for extra veggies instead of chips — they'll do it, and it saves ~400 cal of fried tortilla. A tableside bowl is 6 to 8oz, so it is not the light option it looks like. Good fat, no protein.
Watermelon Salad (starter)
~180
~5g
Spring mix, cucumber, watermelon, avocado, cotija. Light, filling starter. Better than chips.
Exec Script at Añejo
"Three chicken tinga tacos on corn tortillas. And can I get the guacamole with extra vegetables instead of chips?" Then sparkling water or a Ranch Water (tequila + lime + soda, ~100 cal).
The Real Threats at a Taco Restaurant
Margaritas = 250–400 cal each (sugar + triple sec + juice). Tortilla chips = ~500 cal before your food arrives. Flour tortillas vs corn: flour runs 150 cal, corn runs 60 cal. Chorizo and pork carnitas are the highest-fat taco proteins — not bad, just know they run ~120 cal more per taco than chicken.
The Drink Move at a Taco Bar
Ranch Water (blanco tequila + lime + Topo Chico) = ~100 cal. It fits the setting perfectly, looks intentional, and nobody questions it. Order it by name — most taco bars have it or will make it. If not: Tequila soda + lime, ~97 cal. One drink. Nurse it. You're there for the tacos, not to get sideways on a Tuesday.
Where These Come From
The fish taco figure is from the Rubio's Coastal Grill published nutrition guide (2025), which lists a battered fish taco at 320 cal and 9g of protein. Guacamole is Chipotle's published 4oz portion at 230 cal, scaled to a tableside bowl. The taco rows for tinga and barbacoa are estimates built on a 50g braised meat portion.
Southeast Asian menus are exec-friendly when you know the moves.

Notes
Pho (large, beef or chicken, no noodles or half noodles)
~350
~35g
Ask for double meat, half noodles. The broth alone is ~40 cal with high collagen content.
Fresh Spring Rolls (gỏi cuốn, shrimp and pork)
~82/roll
~6g/roll
Fresh rice paper, not fried chả giò. Two rolls is about 165 cal and 13g of protein, which is a better starter than it looks. Order them undipped.
Peanut dipping sauce (2 tbsp)
~120
~5g
7g of fat, which is more than the two rolls it came with. Ask for nước chấm, the clear fish sauce dip, at roughly 30 cal.
Thai Grilled Chicken Satay (4 skewers)
~200
~28g
Peanut sauce on the side. Excellent high-protein appetizer or add-on.
Thai Larb Salad (chicken or beef)
~280
~30g
Toasted rice powder adds minimal carbs. One of the cleanest Thai dishes on any menu.
Green / Red Curry with chicken (no rice)
~480
~32g
The coconut milk is most of this: roughly 30g of fat, and about 90% of it saturated. Good protein, but this is a once-in-a-while order rather than a weekly one. Ask for extra vegetables and less sauce.
Exec Script at any Pho restaurant
"Large pho with chicken or beef, double meat, half noodles. And fresh spring rolls to start, with the fish sauce dip instead of the peanut."
Watch
Pad Thai = 500–900 cal and mostly rice noodles. Thai fried rice = same problem. Anything labeled "crispy" in a Thai or Vietnamese restaurant = deep fried. Green mango salad is a good low-cal side. Sweet chili sauces add 50–100 cal of sugar per tablespoon.
Indian — Taste of India, Masala Bistro, Royale India Grill
The spices don't hurt you. The cream, ghee, and naan do.
Item
Calories (approx)
Protein
Notes
Tandoori Chicken (half chicken, skin off)
~450
~65g
Marinated and dry-roasted in a tandoor. No cream, no sauce. The highest-protein single order in this whole guide, and the best thing on any Indian menu.
Chicken Tikka (not tikka masala — just tikka)
~260
~36g
Dry-spiced grilled chicken cubes, about 120g of meat in a starter portion. Often confused with tikka masala, which is the cream one.
Chicken Saag (spinach curry)
~375
~23g
About 23g of fat. The leaner of the two saags, and the one to order.
Saag Paneer / Palak Paneer
~400
~19g
Less protein and more fat than the chicken version, and a kitchen that finishes it with cream and ghee pushes it well past this.
Dal, yellow or tarka (side)
~250
~11g
9g of fat. Good fibre. A side, not a protein source.
Dal Makhani, black (side)
~310
~10g
17g of fat for the same protein. The difference is butter and cream, not lentils.
Exec Script
"Tandoori chicken and chicken tikka to share, with a side of saag. No naan, extra salad instead."
Watch
Butter chicken, tikka masala, and korma = cream-based sauces, often 600–900 cal per serving. Naan = ~260 cal per piece of pure refined carbs. Biryani = rice dish that runs 600–800 cal with moderate protein. Mango lassi = ~350 cal of fruit sugar.
Where These Come From
The two dal rows are from the Choolaah Indian BBQ published nutrition guide, the one Indian restaurant table that separates yellow dal from makhani. Saag figures are USDA survey-food entries for palak paneer and chicken curry at a 350g restaurant portion. No restaurant anywhere publishes a tandoori chicken figure, so that row is USDA roast chicken applied to 200-260g of cooked meat, which is what half a bird yields with the skin off.

The Invisible Move
If you're not drinking but don't want to explain it, here's the move: order first, ask for "a beer" and flag the server on the way to the bathroom — ask them quietly to bring you a Heineken 0.0 or sparkling water in a bottle whenever you order. Nobody at the table is watching your glass closely enough to notice. They're watching your energy, your confidence, and whether you're engaged.
This is a variation of a principle used by high performers who stay sharp at every event they attend — look like you're participating, drink nothing that costs you. The social ritual is real. The alcohol is optional.

Ask for the PRO menu. The protein is the point and it is real: 36 to 37g in something that tastes like ice cream. Log it at about 400 cal rather than the 292 on the board — 37g of protein, 21g of carbs and 19g of fat comes to 403 by arithmetic, and only the Vanilla Hazelnut row on this table adds up. Still a legitimate post-training treat. Use it when someone suggests going for ice cream.
Grocery Store Options — Keep These in the Freezer
Halo Top
~280–400 cal / pint · 20–24g protein / pint
Available at most Calgary grocery stores. Eat the whole pint — it's designed for that. Ultrafiltered skim milk = concentrated protein without the calories. Best flavours: Strawberry, Mint Chip.
Canadian Brand
CoolWay
~360 cal / 500mL tub · 28g protein / tub
Montreal-founded. More protein per tub than Halo Top. $5.99 at Sobeys, Metro, Walmart. Made with modified milk ingredients and sweetened with erythritol + stevia. The Canadian alternative that outperforms on protein.
Breyers Delights
280–360 cal / pint · 16g protein / pint
Available at Loblaws/No Frills. Three flavours (chocolate, vanilla, cookies & cream). Lower protein than Halo Top or CoolWay but widely available and well priced. The cookies & cream is legitimately good.
The Honest Note
These are not the same as Ben & Jerry's. They're lower calorie because they use less fat and more air. If you're expecting a full-cream ice cream experience, you'll be disappointed. If you're expecting a satisfying cold sweet thing at 11pm that logs under 400 cal and gives you 20+ grams of protein — they do exactly that.
